The Best Science-Based Bicep Workout | ARMS (Part 1/2)

In this 2-part video series of the best bicep and tricep workout, I’m going to be discussing the best arm workout and the best arm exercises based on science (10 studies) and our anatomical understanding of the arms. In part 1 of this series, I will be discussing the best bicep exercises and the best bicep workout for size and shape. The bicep curls variations shown in this video will help tremendously in putting more mass on your arms and will help develop your “bicep peak”. But it’s important that you don’t simply think about “getting bigger biceps”, as that should be the goal but equally as important is the shape and definition of your biceps. In order to get well-defined biceps and arms you need to train each part of the biceps – the long head, the short head, and the brachialis (as well as the brachioradialis). All these components, if properly trained, will help build an aesthetic looking arm with size, shape, and definition. Ripped Forearms Workout (SORE IN 6 MINUTES!!)

Pick your program here - http://athleanx.com/x/my-workouts Subscribe to this channel here - http://bit.ly/2b0coMW If you want to build ripped, huge forearms you don’t have to do long forearm workouts to get the job done. In this video, I’m going to show you a forearm workout you can do in just 6 minutes that will help you to build bigger and more vascular forearms with just a few exercises. The key, as with any brief workout, is that you increase the intensity of your training to offset the lack of time spent training. This forearm workout consists of just three major exercises for your forearms. It begins with an empty bar. Pick it up and start trying to do bar rolls, with your wrists bending backwards on every turn. This will work the forearm extensor muscles on the backside of your arms. The goal is to see if you can complete a full minute without stopping. If you must rest, do so briefly and then get back to the remainder of the exercise. As soon as you put the bar down it’s time to go onto the next exercise in this forearm workout, the bar hang. This is as simple as it gets in terms of the execution of the exercise but it is difficult to actually perform for a full minute. Here you just grab onto a pullup bar, keep your arms straight, and just hang for as long as you can. Because of the fatigue you already have built up from the first forearm exercise in this circuit you are going to find this much more difficult than it looks. See if you can go for the full minute and then immediately go back to the bar. This time, when you roll the barbell you are going to do so with your forearms bending downwards towards your thighs. This slight change will actually put all of the work on the forearm flexor muscles instead. Curl for the entire minute if you can and then put the bar down and go pick up a pair of challenging dumbbells. The farmer’s carry is the next forearm exercise you have to try and do for one minute. Again, this normally wouldn’t be such a touch exercise, but at this point in the forearm workout and with the fatigue you have built up already this can be grueling. If you don’t have the space to walk back in forth with the dumbbells you can always walk in place. Either way, the goal is to try and get through an entire minute without having to put the dumbbells down. You are now in the last two minutes of the workout. Once again, you’ll pick up the bar but this time you are going to perform 30 seconds of the wrist roll backs and 30 seconds of the wrist roll forwards. The burn may be so intense that you want to quit and give up, but do not. This is when the magic happens. Push yourself harder than ever before to try and get through these final 2 minutes. From here, it’s back up to the bar once more to see if you can perform a simple bar hang for the final one minute. Not many can get all the way to the end without dropping from the bar early. Be one of the ones that does. Challenge yourself and use every last ounce of strength you have in your forearms to see if you can survive this 6 minute forearm workout. How to Get Big Arms - http://athleanx.com/x/getbigarms Most guys that workout want to know how to get big arms. The problem is that they wind up doing hours of the wrong types of biceps exercises, the wrong biceps workouts, and sometimes even neglect just how important the triceps are to adding size to the arms. Well, in this video, I'm going to show you that it is possible to get big arms much faster by including a couple of the right biceps exercises and triceps exercises into your arm workouts. To begin with, in order to get the biceps to peak more you will want to work on the long head of the biceps since it is largely responsible for the biceps peak. The long head of the biceps can be stimulated more with biceps exercises that start with the arm in an extended position behind the body. You can do this with an incline biceps curl, but you won't be able to lift as much weight as you can on the biceps exercise that I show you here. Next you'll want to work on specific triceps exercises when trying to get much bigger arms a lot faster. Since the triceps muscle accounts for roughly two thirds of the mass of the arm you'll want to make sure you train them in every complete arm workout. The triceps exercise shown here will help you to get big arms much faster because it hits the long head of the triceps more - which makes up the bulk of the triceps muscle. By putting the triceps on a bigger stretch, you'll be able to handle more weight and get a stronger contraction - allowing you to get big arms much faster than with typical triceps workouts. How to Get Big Arms - MUCH FASTER!! (Triceps and Biceps) Once you start to see just how much you can lift on these arm exercises and the results you will start to see from doing them, you'll realize just how fast you can build big arms. This is most likely due to the fact that each of these exercises add size to the arms. The biceps drag curl adds height to the arms while the triceps extension exercise adds width to the triceps. In addition, it must put the biceps through its full range of motion and utilize both the flexion of the elbow and the supination of the hand. That said, even that won’t complete your biceps workout! In order to round out your biceps you need to also include techniques that create unique stresses on the muscle giving it no choice but respond. That is what we do in this video. If you look at the main exercises that people do in their biceps workouts you will see a lot of curls. After all, a major function of the biceps is to flex the elbow. This is a problem when it comes to complete biceps development your biceps likely get plenty of activation during your back workout so in order to take your development to another level you need to include unique methods of stimulation. Just because you are going through a full range of motion on the exercises that you are doing and performing the major roles of the muscle 9elbow flexion and hand supination) it does not mean that you are giving the muscle sufficient stimulus to force growth. We all know guys who can do tons of pull ups and heavy rows but don’t have the greatest bicep development. The solution to this problem is to not forego the popular mass building exercises, those are still the foundation of our training, but we also need to add specialization exercises and techniques. With that said, here what the perfect biceps workout would look like: Cheat Curls - To Failure immediately into Barbell Drag Curl - To Failure Perform for 3 Sets Weighted Chins - To Failure immediately into Pulsed Contraction Chin Curls - To Failure Perform for 3 Sets Incline Dumbbell Curls - 3 sets to failure (Utilize the stretch reflex of the triceps technique) Dumbbell Curl Trifecta - 2 sets of 8 on each arm for each exercise – Cross supination (Emphasizes the long head of the biceps) – Cross pronation (Emphasizes the brachialis ) – No Money curls (Emphasizes the short head of the biceps) When you put this together in as I’m suggesting here, you not only now hit the biceps through it’s full range of motion but you hit every area of the biceps as well and in a fashion they’re not likely grown accustom to. Advanced techniques allows for a more intense sets which are obviously more taxing pair that with the difficult compound lifts and you have an excellent workout. This is just one example of how to apply science to your training. If you want to train like an athlete you want to put science back in every workout you do. There is no better way to ensure the intensity of a workout than to take the normal volume you would do and condense it into a much shorter period of time. In this video, I show you an arm workout with just 4 biceps and triceps exercises that you can complete in 8 minutes or less that will spark all kinds of arm gains. The setup for the workout is easy. All you need is a single pair of dumbbells, a bench that you can adjust to an incline and a pullup bar. You want to start with just two arm exercises, the hands out incline curl for your biceps and the incline dumbbell triceps extensions for the muscles on the other side of your arm. Choose a weight that you can perform 12 reps to failure on in your weaker of the two exercises. In this case it is the triceps extension for me. Start by performing a set of the hands out incline curls to failure. As soon as you cannot complete another rep lift the dumbbells up overhead and go right into your overhead triceps extensions. Here again, you will want to go until you cannot perform another quality rep and your triceps are fatigued. Back again to the incline curl where you want to perform as many reps as you can to failure. You keep bouncing back and forth between these two arm exercises until you can’t complete any more meaningful reps. This will happen rather fast because as you fatigue in one arm muscle group you will have a shorter rest time before having to complete reps for the other muscle. By virtue of this short rest time you will eventually fail out in both exercises. At this point however, you are only half way through your workout. This occurred in just 4 minutes for me. Move on immediately to the next pair of exercises in this 8 minute arm workout. Here you want to do a bicep chin curl hold. The goal here is to squeeze your biceps as hard as you can to maintain your position on the bar. Even as you fatigue you want to keep trying to contract your arms as hard as you can and fight the drop. Once you cannot hold it anymore, go right to the floor and crank out reps of the cobra pushup. You want to concentrate on squeezing the triceps hard at the top of every pushup. The benefit to this triceps exercise over others is that you finish with your arm in extension behind your body so you are actively contracting the long head of the triceps as well. Rep out and get back up on the bar again. Keep alternating these biceps and triceps exercises until you once again cannot perform any more meaningful reps of either exercise. It is an arm workout like this that can convince you of what I say all that time and that is, you can either work out long or hard but you cannot do both. In this intense 8 minute arm workout you are going to push your arms to the limit and get an incredible workout in no time at all. Squat and Press Workout Instructions: -3 sets -10 Reps or 30 second hold -30 second break time between sets 2x a day, six days a week. Once in the morning and once at night. How to do the exercises: Push-Up: In a high plank position place your shoulders over your hands. Feet should be 6-12 inches apart. Lower yourself until your upper arms are parallel to the floor. Raise your self back to the start position and repeat Planks: Placing your shoulders over your elbows, ensure your arms are perpendicular to the floor. Feet should be 6-12 inches apart. Suck in your belly button and squeeze your glutes simultaneously and hold position keeping the body in a straight line Mountain Climbers: In a push-up position, maintain your shoulders over your hands. Head should be in a neutral position. Alternating leg movements, bring one knee as close to the chest as possible without raising your butt. Switch legs and repeat for desired repetition. Plank Jacks: Start off in a pushup position. Maintaining a high plank engaging the core and squeezing the glutes, split your legs up to 3 feet apart not jeopardizing your plank. Squat and Press: Standing with your arms at a 90 degree angle. Keep your feet a little more than hip width apart. Squat down keeping your knee behind the biggest toe. When you come back up to the start position, raise your hands in the air without touch hands. Repeat for desired reps. Let's try these six simple exercises that will take you just 5 minutes. In each case, spend a few minutes warming up before proceeding to the main exercises. You don’t even need a stopwatch – I’ll count for you so you can perform the whole set while watching the video. TIMESTAMPS Bending the arms 0:38 Backward chair push-ups 1:57 Bench push-ups 3:02 Wall push-ups 4:09 Floor push-ups 5:18 "Shadow Boxing" 6:23 SUMMARY - Try to repeat the exercise 15-20 times (depending on your fitness level). I’ll give you 30 seconds to perform the exercise. - You should repeat the exercise 15-20 times. And 30 seconds are all yours. Inhale while lowering yourself down, and exhale while pushing your body upward. - If you’re finding the exercise too difficult, try bending your knees. Inhale while lowering yourself down; exhale while pushing your body upward. We don’t want you to feel exhausted or tired, so don’t over do it. Be careful! - Remember you should exhale while pushing yourself away from the wall, and inhale while bringing your torso close to the wall. - Inhale while lowering yourself back to the floor; exhale while pushing your body upward.
